Yoga for tight hamstrings: twelve poses in practice order

Yoga for tight hamstrings works best as a short practice: warm up with Downward Dog and lunges, fold over one leg at a time in Pyramid and Head to Knee, then finish lying down with a strap in Reclined Hand to Big Toe. Keep the knees soft, fold from the hips and hold each pose for five to eight breaths.

Tight hamstrings are one of the most common reasons people say they are not flexible enough for yoga. The poses on this page are the yoga answer: a short practice you can repeat, ordered from standing to seated to lying down, so the legs warm up before the deeper folds.

How do you practise these poses for tight hamstrings?

Pick five or six, in the order listed, after a few minutes of walking or Sun Salutations. Hold each for five to eight slow breaths, about thirty seconds to a minute, and do both sides. Fold from the hips, not the waist. If the lower back rounds hard, bend the knees more or sit higher on a blanket. Downward-Facing Dog with bent knees and Reclined Hand to Big Toe Pose with a strap are the two most forgiving shapes for very tight legs. Finish lying down, so the legs can rest.

When should you be careful?

A stretch in the belly of the muscle is fine. A sharp pull at the sit bone, behind the knee, or tingling down the leg is not: come out of the pose. Pain that keeps coming back, or a recent hamstring strain, needs a doctor or physio before you stretch it.

How long does it take to loosen tight hamstrings with yoga?

It varies a lot between people. Many notice the backs of the legs feel easier within a few weeks of practising most days, but lasting change in range usually takes months. Short, regular sessions tend to do more than one long one a week.

Should you straighten your legs in yoga poses for tight hamstrings?

Not at first. Bend the knees enough that the stretch lands in the belly of the muscle and the spine stays long. Straighten a little more over weeks, as long as nothing pulls behind the knee.

Which yoga style suits tight hamstrings?

Any style works if the poses are taught with props. A slow hatha class gives time to set up each fold, and Yin holds the floor poses for several minutes with the muscles relaxed. A fast flow class can feel rushed while the hamstrings are tight.
