The 30-day yoga challenge
One short session a day for a month, with an easy day every week.
The 30-day yoga challenge is one short session a day for 30 days, most of them 10 to 15 minutes. Each day has a theme, such as hips, balance or the spine, and every seventh day is an easy, mostly lying-down session. All the poses come from the pose library and link to their own pages, and the calendar prints on one page.

The point of a 30-day challenge is the habit, not the hardest pose. The sessions are short on purpose, so they fit before work, after the commute or before bed. If you are completely new, the 4-week beginner program is a slower start, with three sessions a week.
Print the calendar, put it somewhere you will see it, and tick off each day. A missed day is not a failed challenge: pick up where you left off, or do two short sessions the next day if you feel fine. The easy days on days 7, 14, 21 and 28 are part of the plan, not a break from it.
How to follow it
Hold each pose for three to five slow breaths unless the pose page gives a time, and do both sides where a pose has two. When a day names a sequence, follow that sequence page in order. Use the easier version of any pose on the days you feel stiff or tired.
In Philippine heat and humidity, practise in the coolest part of the day, keep water nearby and stop if you feel dizzy. A fan is fine.

Days 1 to 7
The basics: the spine, a gentle Downward dog, standing poses and hips.
| Session | Poses and routines | Time | Cue |
|---|---|---|---|
| Day 1 Arrive | 10 min | Sit, breathe and notice how you feel today. That is the starting point. | |
| Day 2 Spine wake-up | 10 min | Move with the breath in Cat-cow: in as you arch, out as you round. | |
| Day 3 Downward dog | 12 min | Knees bent, hips high, heels free to float. | |
| Day 4 Stand tall | 12 min | Use a wall for Tree pose if you need it. | |
| Day 5 Hips | 15 min | Put cushions under the knees in Reclined butterfly. | |
| Day 6 Morning flow | 10 min | Follow the morning sequence card from top to bottom. | |
| Day 7 Easy day | 10 min | Mostly lying down. Breathe slowly and do nothing else. |
Days 8 to 14
Warriors, the back body, Sun salutation, balance and core.
| Session | Poses and routines | Time | Cue |
|---|---|---|---|
| Day 8 Warriors | 15 min | Forearm on the thigh in Side angle is a full version, not a cheat. | |
| Day 9 Back body | 15 min | Keep backbends low and easy. Lengthen first, lift second. | |
| Day 10 Sun salutation | 15 min | Three to five slow rounds, knees down whenever you like. | |
| Day 11 Balance | 15 min | Fix your gaze on one still point. Wobbling is part of balancing. | |
| Day 12 Twists and side body | 12 min | Grow tall on the inhale, turn a little on the exhale. | |
| Day 13 Core | 15 min | Knees down in Plank and Side plank is a fine choice. | |
| Day 14 Easy day | 10 min | Do it in the evening, slowly, with the lights low. |
Days 15 to 21
Hamstrings, shoulders, a longer hip session and gentle strength.
| Session | Poses and routines | Time | Cue |
|---|---|---|---|
| Day 15 Hamstrings | 15 min | Use a strap or towel around the foot when lying down. | |
| Day 16 Shoulders | 12 min | Hold a towel between the hands in Cow face arms if they do not meet. | |
| Day 17 Hip opening | 20 min | Swap Pigeon for a figure four on your back if the knee complains. | |
| Day 18 Gentle strength | 15 min | Short holds with steady breath. Rest between poses. | |
| Day 19 Side body | 12 min | Do Half moon with the back against a wall and a block under the hand. | |
| Day 20 Moon salutation | 12 min | A slower, side-to-side flow. Move at the pace of your breath. | |
| Day 21 Easy day | 10 min | Use every pillow you have. |
Days 22 to 28
Full sequences, low backbends, feet and legs, and a desk-day reset.
| Session | Poses and routines | Time | Cue |
|---|---|---|---|
| Day 22 Beginner sequence | 20 min | The poses should feel more familiar than on day 1. | |
| Day 23 Low backbends | 15 min | Keep the neck long and the lower back comfortable. | |
| Day 24 Legs and feet | 12 min | Sit on a block in Garland pose if the heels lift. | |
| Day 25 Standing flow | 15 min | Link the poses with one breath per movement. | |
| Day 26 Core and balance | 15 min | Hold the back of the thighs in Boat pose and keep the knees bent. | |
| Day 27 Desk-day reset | 8 min | Do it at your desk or in a break room, in work clothes. | |
| Day 28 Easy day | 10 min | Slow and on the floor. Stay in each pose for a minute or more. |
Days 29 and 30
Your favourites, then one full practice to close the month.
| Session | Poses and routines | Time | Cue |
|---|---|---|---|
| Day 29 Your favourites | 20 min | Swap in any pose from the month that you enjoyed. | |
| Day 30 One full practice | 25 min | Take your time. Then decide which days of the week you will keep. |

Questions
Is a 30-day yoga challenge too much for a beginner?
Not if the sessions are short and gentle. Most days here are 10 to 15 minutes, and every seventh day is an easy one. If daily practice feels like too much, follow the 4-week beginner program instead, with three sessions a week.
What happens if you miss a day of a 30-day yoga challenge?
Nothing is lost. Do the missed day next, or skip it and carry on with the calendar. Consistency over the month matters more than a perfect streak.
What time of day is best for a 30-day yoga challenge?
Whatever time you can keep. Mornings tend to be cooler in the Philippines and easier to protect from work. The easy days suit the evening, before bed.
What happens if you do yoga every day for 30 days?
Mostly, you build a habit. After a month of short daily sessions, many people find the basic poses feel familiar, they know which areas feel tight, and practising no longer takes much willpower. Changes in strength and flexibility are gradual and differ for everyone, so see the month as a start rather than a finish line.
